When you do the cones, set them up slightly lose. Then when you tighten the wheel into the frame it will compress slightly and become tighter. Setting it up perfectly outside the frame leads to a slightly tight cup and cone.

Cassettes are available with 16 or 18 smallest sprocket and individual cogs. Dismantling the old one will give you a variety of options. BBB, Miche are cassette options. Try eBay
53*18 is a reasonable gear, are going to do more than 28 mph?

I agree with Cugel Listen to the body it will tell you what is happening and when you should back off. I’m a great believer in changing the cassette to suit the terrain. Use the big ring for normal riding and get a 16 smallest sprocket with one tooth jumps. You do most of your riding on a flat area,...

Are you sitting squarely on your saddle. It sounds like you are sitting with a tilted pelvis down on the pain free side and up on the pained side. This would mean you are recruiting the little muscles at the top of the thigh and also the one at the side which holds your pelvis level when standing on...
