Try this training plan (if time allows you) .... it is very good:

however, you need to do this using the polarized training technique (in a nutshell, use a heart rate monitor (or powermeter), and try and stay in zone 2 for as much as you can .... i.e. take it easy

Its called panic paper :P
Can't be as bad as Dumoulin a few years ago, but they cut the camera, or Radcliffe in a road race.

Never quite done it like that....stay off the porridge :(
